How Much Water Should You Drink?

Hydration advice is everywhere and mostly vague. Here is a practical way to think about it that works for almost everyone without turning drinking water into a chore.
Where “8 glasses a day” comes from
Eight 8-ounce glasses is about 1.9 litres. It is a memorable round number, not a physiological law, and it is often misremembered as “1.9 litres of plain water on top of everything else you drink.”
In reality, your total fluid includes water, tea, coffee, milk, juice, soda, and the water content of food. Contrary to old advice, moderate caffeine does not cause a net fluid loss — coffee and tea count toward your total. Fruit, vegetables, soup, yoghurt, and other watery foods typically supply 20% or more of daily fluid intake.
National guidelines usually cite a total daily fluid figure of roughly 2.7 litres for women and 3.7 litres for men from all sources combined — noticeably more than “8 glasses,” because it includes food and all beverages.
A weight-based estimate
Fluid needs scale with body size, so a per-kilogram figure fits more people than a single number. A common starting point is about 35 ml per kilogram of body weight per day from all sources, before adjusting for activity or climate.

Then add for the things that increase losses:
- Exercise: roughly 350–700 ml per 30 minutes of activity, more in heat, to replace sweat. Weigh yourself before and after a long session — each kilogram lost is about a litre of fluid to replace over the following hours.
- Hot or humid weather, high altitude, air travel, fever, and vomiting or diarrhoea all raise needs.
- Pregnancy and breastfeeding add roughly 300 ml and 700 ml respectively.

Signs you are drinking enough
You usually do not need to measure. For healthy adults under normal conditions, the thirst mechanism is reliable — drink when thirsty and you will be close. Two easy visual checks:
- Urine colour. Pale straw is the target. Dark yellow or amber means drink more. Completely clear, all day, can mean you are over-drinking.
- Frequency. Passing urine every 3–5 hours during the day, rather than once or twice.
Persistent mild dehydration can show up as headache, fatigue, dizziness on standing, and poor concentration, particularly in warm weather or after exercise.
Two groups should be more deliberate rather than relying on thirst: older adults, whose thirst sensation blunts with age, and endurance athletes in long events.
Electrolytes, briefly
Water alone is fine for everyday hydration. Electrolytes matter when losses are large or fast:
- Sodium is the big one — it is what you lose most of in sweat (roughly 1–3 g of sodium per litre, varying a lot by person). Replacing water without sodium during long, hot efforts is what leads to hyponatraemia.
- Potassium, magnesium, calcium are lost in much smaller amounts and are usually covered by normal food.
You need a deliberate electrolyte drink or salty food when you are: sweating heavily for more than about an hour, exercising in the heat, a known “salty sweater” (white marks on clothing, gritty skin), or replacing fluids after illness with vomiting or diarrhoea. For a one-hour gym session in air conditioning, plain water and your next meal are enough.

Can you drink too much?
Yes, though it is uncommon. Taking in very large volumes quickly — several litres within a couple of hours, faster than the kidneys can excrete — can dilute blood sodium to dangerous levels (hyponatraemia). It is seen occasionally in marathoners and military recruits who over-drink plain water. The defences are simple: spread intake through the day, do not force water far beyond thirst, and during long or hot efforts use a drink with electrolytes, or eat something salty, rather than relying on plain water alone.
Common misconceptions
- “Coffee dehydrates you.” Moderate amounts do not cause a net loss; the fluid counts.
- “If you are thirsty, you are already dangerously dehydrated.” For everyday activity that is an overstatement — thirst is an early, adequate signal for most people.
- “More is always better.” Past the point of pale urine, extra water offers no benefit and, in large fast doses, carries a small risk.
Building the habit
If you routinely run short, the fix is structure, not willpower:
- Anchor drinks to existing routines — a full glass on waking, one with each meal, one before a workout. That alone is ~1.5 L before you count anything else.
- Keep a marked bottle on your desk and refill it a set number of times a day. Seeing the target makes it automatic.
- Front-load earlier in the day so you are not waking up at night to urinate.
- Flavour it (a squeeze of citrus, unsweetened) if plain water is a chore — it still counts.
- Watch the afternoon slump. Fatigue and poor focus at 3 pm is often mild dehydration plus a skipped lunch, not a need for caffeine.
You do not need an app or a strict schedule; two or three anchored drinks plus “drink when thirsty” covers most people most days.
