Total daily energy expenditure (TDEE) is the number of calories you burn in a full day. Eat that amount and your weight holds steady; eat consistently above or below it and your weight moves. It is the anchor for any deliberate change in body composition, so it is worth understanding how it is built and why the number a calculator gives you is a hypothesis rather than a fact.

The four components

  1. Basal metabolic rate (BMR) — the energy to keep you alive at rest: heartbeat, breathing, kidney and liver function, maintaining body temperature, ongoing cell repair. This is the largest slice, usually 60–70% of TDEE. It scales mostly with your lean body mass, which is why larger and more muscular people have higher BMRs.
  2. Thermic effect of food (TEF) — the energy spent digesting, absorbing, and processing what you eat, roughly 10% of the calories you consume. Protein has by far the highest thermic effect (20–30% of its calories), carbs are in the middle, and fat is lowest. A higher-protein diet nudges this component up slightly.
  3. Exercise activity thermogenesis (EAT) — deliberate training: runs, lifting sessions, sports, classes. For most people this is smaller than they assume — a hard 45-minute session might be 300–450 calories.
  4. Non-exercise activity thermogenesis (NEAT) — everything else you do that is not sitting still: walking, standing, taking stairs, carrying groceries, fidgeting, housework, playing with kids. NEAT varies more between people than any other component — by up to several hundred calories a day — and it is the main reason two people of the same size and training habits can have TDEEs that differ by 400+ calories.

How calculators estimate it

Most tools, including this one, estimate BMR with the Mifflin-St Jeor equation and then multiply by an activity factor that rolls TEF, EAT, and NEAT into a single number:

Worked example

A 30-year-old man, 80 kg, 180 cm:

If the same person were sedentary (× 1.2), the estimate would be about 2,136 — a 600-calorie difference driven entirely by the activity factor. Choosing the right band matters more than any other input.

The four components in numbers

For the 80 kg, 180 cm, moderately active 30-year-old man above (TDEE ≈ 2,759):

The striking thing is that his deliberate exercise is the smallest slice — smaller than NEAT, and far smaller than BMR. This is why “I’ll just work it off” rarely balances a large calorie surplus, and why staying generally active all day (steps, standing, taking stairs) does more for your TDEE than a single hard session.

Why your fitness tracker over-states calorie burn

Wrist trackers and cardio machines routinely overestimate exercise calories, often by 20–50%, because they infer effort from heart rate and generic population models. A “500-calorie” run might really be 350. If you “eat back” tracker-reported exercise calories, you can wipe out your entire deficit without realising it.

Safer approaches: pick an activity multiplier that already includes your typical training (so you never add exercise calories separately), or if you do log workouts, count only half of the reported burn and let the weekly-average weight correct the rest.

Why the estimate can be off

Calibrating your real number

Treat the calculated TDEE as a starting hypothesis and test it:

  1. Eat at the estimated number, tracked reasonably carefully, for 2–3 weeks.
  2. Weigh yourself every morning under the same conditions and take the weekly average — daily weight is noisy from water, food, and sodium.
  3. If the weekly average is stable, the estimate is close. If it is drifting up ~0.25 kg/week, your real TDEE is about 250 calories lower than you thought; adjust and repeat.

After one or two cycles you have a maintenance number based on your actual body and habits, not a formula. Re-check it after any large weight change.

Common mistakes

The bottom line

TDEE is BMR plus the thermic effect of food plus exercise plus all incidental movement. Calculators estimate BMR from a formula and multiply by an activity factor, which is a reasonable start but carries real uncertainty — mostly from NEAT and from over-rating your activity level. Use the TDEE calculator for a first estimate, pick the conservative activity band, then calibrate against 2–3 weeks of weekly-average weight. From there, the calorie calculator applies a deficit or surplus for your goal.
