Maintenance Macro Calculator

Enter your maintenance calories. This splits them balanced (30/40/30) with no adjustment โ€” the macros to hold your weight while training.

How the maintenance target is built

Two steps. First the calorie adjustment: your entered maintenance figure is used as-is (no deficit or surplus). Then the split: 30% protein / 40% carb / 30% fat, converted to grams at 4 kcal/g for protein and carbs and 9 kcal/g for fat, and divided by your meals-per-day for the per-meal figures.

Worked example

Maintenance 2,500 kcal, no adjustment. Balanced split: protein 2,500 ร— 0.30 รท 4 = 188 g, carbs 2,500 ร— 0.40 รท 4 = 250 g, fat 2,500 ร— 0.30 รท 9 = 83 g. Across 4 meals: 47 g protein, 63 g carb, 21 g fat each.

Why this split for this goal

Maintenance is the reference point every other goal is measured from, and a useful place to spend time: after a cut it lets metabolism and hormones recover ('reverse dieting' is just a slow return to it), and between bulk and cut phases it stabilises your baseline. The balanced split keeps protein adequate for muscle retention (~1.6 g/kg for most) while leaving carbs high for training and fat sufficient for health.

The other goals

The plain macro calculator lets you pick any split by hand. Get your calorie number first with the TDEE calculator or the calorie calculator, and check your protein target against your bodyweight from the BMI or body fat calculators.

Frequently asked questions

How do I know my true maintenance?
Estimate it with the TDEE calculator, then eat that amount for two to three weeks and watch the scale average. If weight is stable, that is your maintenance; if it drifts, adjust by 100โ€“150 kcal and repeat. Equations get you close; the scale confirms it.
Why eat at maintenance on purpose?
To recover after a diet, to hold a physique you are happy with, to build training habits without the stress of a deficit, or to bridge between bulk and cut phases. Muscle can still be gained at maintenance by beginners and returnees.
What is reverse dieting?
Adding calories back gradually (roughly 50โ€“100 kcal per week, mostly carbs) after a cut instead of jumping straight to maintenance. It limits fat rebound and lets appetite and energy normalise. The end point is simply your maintenance intake.
Does the split matter at maintenance?
Less than total calories and protein. Balanced works for almost everyone. Shift carbs and fat to taste as long as protein stays near 1.6 g/kg and fat above 0.5 g/kg.
My weight fluctuates day to day โ€” am I really at maintenance?
Daily swings of 1โ€“2 kg from water, sodium, carbs and gut contents are normal. Judge maintenance by the weekly average over two to three weeks, not any single morning.
Can I train hard at maintenance?
Yes. Maintenance calories fully support training; you just will not gain or lose much mass. It is a good state for skill work, technique changes, or a mental break from dieting.
